The fitness industry has long operated on the assumption that more work equals more results, pushing programs that demand 15 to 20 weekly sets per muscle. But clinical data reveals a steep curve of diminishing returns. Once a muscle is exposed to a baseline level of mechanical tension, the biological triggers for hypertrophy—the cellular process of muscle fiber expansion—are largely maxed out.[3][4]
A landmark 2016 meta-analysis published in the Journal of Sports Sciences quantified this curve. Researchers analyzed 15 studies and found that while performing 10 or more weekly sets yielded the highest overall muscle growth (an effect size of 0.37), performing between 5 and 9 sets still produced an effect size of 0.32.[2]
"The dose-response relationship is clear, but it is not linear," the 2016 authors noted. The data showed that moving from zero to five sets provides a massive stimulus, moving from five to nine sets provides a moderate boost, and pushing beyond ten sets yields only fractional additional gains.[2]
A 2025 meta-regression in Sports Medicine further isolated this threshold. By comparing weekly volume and frequency across dozens of trials, the researchers pinpointed the six-to-eight set range as the inflection point. Beyond eight sets, the marginal hypertrophy gains drop below a 0.1 effect size per additional set.[1]

They found that lower-volume approaches drastically reduce the incidence of overuse injuries and delayed onset muscle soreness (DOMS), which are the primary reasons recreational lifters abandon their routines.[3]
However, the low-volume approach carries a strict condition: intensity. Because the total workload is low, the mechanical tension in those few sets must be exceptionally high. Lifters must push each set close to muscular failure, typically leaving only one or two repetitions in reserve (RIR).[1][4]
Not all researchers are entirely convinced that the book is closed on volume landmarks. A December 2023 paper in the Journal of Trainology, titled "The dose-response relationship between resistance training volume and muscle hypertrophy: There are still doubts," argued that methodological flaws in earlier studies may have artificially inflated the apparent benefits of low volume.

"In highly trained populations, the threshold for adaptation shifts upward, and 6 to 8 sets may merely maintain existing mass rather than drive new accretion," the researchers cautioned.
Despite these caveats, the consensus for the vast majority of the population remains robust. Translating this into a weekly routine means a lifter could perform three sets of squats on Monday and three sets of leg presses on Thursday, and completely satisfy the growth stimulus for their quadriceps for the week.[1][5]
The implications for public health and individual fitness are substantial. By redefining what constitutes an effective workout, the six-to-eight set threshold removes the barrier of time. It proves that building a resilient, muscular body does not require a part-time job in the weight room; it requires only a focused, brief, and intense weekly effort.[5]
